One last early morning workout before heading to DC tomorrow.

A light run. A light row. A light SkiErg.

Nothing hard. The hard work is already done.

Months of early mornings, strength sessions, running, sleds, and workouts. Those early mornings have taught me that showing up consistently matters so much more than any single workout.

Now it’s time to trust the training, trust the fuel, and trust the work that’s already been put in.

There’s something pretty powerful about starting your day knowing you’ve already done something hard for yourself.

September 1st. A new month. A fresh start. And a good time to invest in yourself. 🌊

Not another quick fix. Not another diet you’ll quit in three weeks.

My coaching is about learning how to eat, train, and build routines that actually fit into your real life, so you can feel stronger, more confident, have more energy, and feel good about taking care of yourself.

And honestly, information is everywhere. With AI, Google, and countless apps, you can find macros, recipes, meal ideas, and workout plans in seconds.

That’s not what you’re getting with JKN coaching.

Less than a week out 💟

Easy 2-mile run before my last metabolic class. Huge thanks to John Graham for some great training over the last few months.

Dark mornings are officially here. 🌅

Last long run before HYROX this morning, and I needed a running vest just to get started before sunrise. It’s definitely taking longer for the sun to come up.

If you’re running early or after dark, a few simple reminders to stay safe:

• Wear reflective or bright gear so you can be seen and be aware of your surroundings.
• Stick to familiar, well lit routes when possible.
• Use only one earbud or skip and just play light music from your phone.
• Carry your phone and let someone know where you’re running and if something doesn’t feel right, change your route.

A little extra awareness goes a long way when you’re running in the dark.

Schools are back in session, and you’re getting back into a normal routine.

But if “getting back into a routine” means skipping breakfast, you might actually be setting yourself up for a harder day.

Here’s why:

• You may get overly hungry later and have a harder time with portion sizes.

• You’re more likely to grab quick, convenient foods when hunger catches up with you.

• It can make it harder to hit your protein goal for the day.

• You may feel low on energy or find yourself thinking about food all morning.

A cottage cheese or Greek yogurt bowl, eggs and toast, overnight oats, or a breakfast wrap can be enough to get some protein in early and help keep you on track with your goals.

400 calories can look VERY different.

One picture shows air-fried shark, roasted butternut squash, and green beans.

The other shows two protein bars.

Similar numbers. VERY different volume.

And that’s the point of the comparison.

Protein bars are great when you’re in a pinch. They’re convenient, portable, and easy to throw in your bag when you need something quick.

But I wouldn’t recommend relying on two protein bars as a meal when you could use those calories to build a meal with whole food sources.

When you’re trying to hit your macros, the numbers aren’t the only thing that matters.

Food quality, volume, and satisfaction matter, too. 

Learning how to incorporate more whole foods into your day (versus processed foods) can help you get more food for your calories and feel more satisfied.

Let’s talk progressive overload.

It sounds a lot more complicated than it actually is.

Progressive overload simply means gradually making your workouts a little more challenging over time.

That could mean:

• Adding a little weight
• Getting a few more reps
• Improving your form
• Adding another set

For example, if you’re doing 3 sets of 10 squats with 20 pounds and eventually you can do 3 sets of 12 with that same weight, that’s progress.

If you’re walking into the gym without a plan or just picking random workout classes, you may not be getting as much out of your time as you could.
Having a plan allows you to track what you’re doing, gradually increase the challenge, and actually see yourself getting stronger.

Progressive overload is for everyone. We should all be lifting, and we should all be aiming for these types of workouts. 💟

Macros work.

They’re not easy, and they definitely require some work, but they work. So if you’re tracking and not seeing the results you expected, it’s worth looking at how you’re tracking.

A few common things I see:

1. You’re eyeballing portions. That “little” extra serving can add up to hundreds of calories over the course of a week and keep you closer to maintenance than you realize.

2. You’re not tracking the extras. Cooking oils, marinades, bites while making dinner, a piece of candy, food off your kids’ plates… it all counts.

3. You’re tracking Monday–Friday and winging it on the weekends. A consistent calorie deficit during the week can disappear pretty quickly if the weekends are significantly higher.

4. Your calorie/macro targets are too high for your current energy expenditure. If you’re consistently tracking, your weight, measurements, clothing and photos are staying the same, you may simply be eating at maintenance. Your targets may need a small adjustment.

5. You’re eating food prepared outside your home several times a week. Even when you make what seems like a healthy choice, you don’t really know how much oil, butter, dressing, sauces, etc. went into it. Having more control over how your food is prepared can make a big difference.

If you’re not seeing progress, don’t immediately assume macros “aren’t working.” Take an honest look at your consistency first. If those things are dialed in, then look at the other pieces: water, sleep, stress, daily movement and workouts.

Macros work. But you have to be willing to put in the work and, more importantly, be consistent with it.
