-2k on rower warm up (fastest time) aim for 8Mins or lower
-50 pull-ups fastest time
-stand crawl shoulder touch 5x sets 5 reps
- Advance jump toe touch into press-up jump knee touch 5x sets 5 reps
- Advance press-up jump to barbell 3x sets 10 reps
- full sit ups 3x sets 20reps
- scissor kick crunch 3x sets 20reps
- heal sit ups 3x sets 20 reps
-4x 20 second sprints
