I do not think the lesson here is that shorter intervals are better than longer ones.

It is that there is no single interval format you have to use to improve your aerobic fitness.

In my conversation with Professor John Hawley, one of the most influential figures in exercise metabolism, we got into how much the interval format itself matters.

I asked John about this because I find repeated four or five-minute efforts difficult to contemplate. I would much rather break the work into shorter intervals, such as 40 seconds hard followed by 20 seconds of recovery.

John’s answer was that this is a good approach. There may be slight differences in metabolic demand, but that is only part of the decision.

The harder session still needs to fit the person doing it.

If shorter intervals mean you are more willing to do the training consistently, that matters. And if you are working at genuinely high intensity, more is not necessarily better.

For someone exercising three to four times a week for general health, John would generally keep high-intensity work to one or two sessions and build easier aerobic work and resistance training around it.

That is a much more useful way to think about interval training than assuming everyone needs to follow the same protocol.

Does rep range matter for building muscle?

From a hypertrophy perspective, a wide range of reps can work. But from a coaching perspective, that does not make every rep range equally useful.

As the reps climb, the set becomes more uncomfortable, it can be harder to genuinely reach failure, and fatigue can start to affect the quality of everything you still have to do in the session.

That does not mean higher reps are a poor choice. There are good reasons to use lighter loads, including when someone is more comfortable with them or is not yet ready to lift heavier.

The useful question is not only whether a rep range can build muscle, but what it costs you to get there and where it fits in the rest of the workout.

So what happens after the session that turns the work into adaptation?

In this week’s episode of Stronger With Time, I speak with Professor John Hawley, whose work in exercise metabolism I have followed since the late 1990s.

We start with interval training: why short, hard efforts can be so effective, what they are doing inside the muscle, and how often they belong in a week.

From there, we get into carbohydrate availability, recovery, concurrent endurance and resistance training, insulin sensitivity, time-restricted eating, and what four decades of studying exercise have taught John about training for the long term.

Running through much of the conversation is the distinction John explains in this clip between the response to training and the adaptation that follows it.

Each additional set gives you less return than the one before.

For a trained lifter, I use roughly 48 hours as a working estimate for how long the muscle protein synthesis response remains elevated.

Once that stimulus period has passed, there is a rationale for stimulating the muscle again.

So rather than concentrating several sets into one workout, I prefer spreading those opportunities across the week.

A Monday, Wednesday and Friday total-body structure is one way to do that.

The frequency data are not overwhelmingly in favour of higher-frequency training, so I would not present this as settled evidence that more frequency is always better.

But when I look at the underlying physiology, this is why total-body training makes sense to me.

When you stop training a muscle fibre, what you built can start to disappear faster than most people expect.

A colleague of mine in Sweden used MRI scans to track this directly. Once training stopped, the muscle fibres that had just adapted tended to begin detraining within about a week.

That is part of why I am cautious about swapping exercises too often.

A squat and a step-up work the legs, but they recruit different fibres. Move to the step-up and the fibres that adapted to the squat can start to atrophy again within a week.

It is also why I try to keep the exercise itself fairly stable for most clients, changing the overload, the order, or even the gym before I change the movement pattern.

As Matt says: you rent muscle mass, you don't buy it.

If you change your program every 4 weeks, the numbers going up may not mean you’ve built more muscle.

With a new exercise, some of those early improvements come from getting through muscle damage and learning the movement again.

So your load and reps can keep improving before they tell you much about the adaptation you are interested in: muscle mass.

That is the problem with changing exercises too quickly.
Just as the movement becomes familiar, you replace it and start that process again.

I am comfortable keeping someone on the same program for much longer than four weeks if their motivation is still there.

And if they need variety, I would rather make a smaller change while keeping the exercise similar than replace everything.

If most of the muscle-building return comes from the first 1–2 sets, what are sets 3, 4, 5 and 6 adding?

Most of the benefit from an exercise appears to occur in the first one or two sets. From there, the return gets progressively smaller.

Depending on the review, it may take around six sets of an exercise to double the benefit of one.

That does not mean more sets stop working.

It means there is another question worth asking:
Would that extra training volume be better spent on a different exercise?

For most people, I often prefer one or two sets across several biomechanically different exercises rather than continuing to add sets to the same movement.

For the glutes, that might mean a hip thrust, Romanian deadlift, deep squat and lateral abduction rather than adding more sets to one exercise.

The return from additional volume gets smaller, which changes how I think about distributing it.

Whether a program "works" depends on what you want it to do.

I ask two questions of any program: what are you trying to achieve, and how well can you recover from it?

The encouraging part is that you can make real progress across strength, endurance, flexibility and bone health by doing a little of each. You won't maximise any one of them that way, but most people don't need to. Some of them can even be trained at the same time.

The skill is knowing how much of each you need, what deserves priority, and what dose is enough.

Part of what makes the shoulder vulnerable to injury is the same design that gives it so much freedom of movement: it also makes the joint more dependent on muscular control.

For coaches, the practical point is that the muscle producing the visible movement is only part of the story. The deltoid may produce much of the torque required to raise the arm, but that does not tell us whether the humeral head is being controlled well as it moves.

This is why I am cautious about assessing or training the shoulder by considering the prime mover alone.

For decades, women were told to avoid the weight room.

Stick to aerobics.
Use light weights to “tone.”

But since 1989, the research has been clear:
✔️ Women adapt to the same principles as men
✔️ 2018 reviews confirmed it
✔️ 2024 evidence is even stronger

What changed wasn’t the physiology…

It was the access.

More women in gyms, in coaching, in science.
Cultural barriers fell.

Yet the myths still echo louder than the data.

The bottom line:
👉 Stop looking for “female-specific” programs
👉 Trust the training principles that work for everyone
