That'll involve 4 days of hiking with both climbing and descending.

Here's a strength & conditioning session that'll help prepare your body specifically for this type of adventure:

2 rounds:
A1) Knee-Over-Toes Calf Raises x 15-20
A2) Tibialis Raises x 15-20

3 rounds:
B1) Poliquin Step-Down x 12-15 / side
B2) Gorilla Row x 8-12 / side, alternating

3 rounds:
C1) TRX Hamstring Runners x 60seconds
C2) TRX Chest Press to Abdominal Rollout x 6-8

Cardio (Zone 2) - Stair Climber, wearing your daypack with ~15lbs in it - 10 rounds:
1 minute facing forward
1 minute facing right (cross-over step)
1 minute facing left (cross-over step)

Training for a bikepacking trip? Try these workouts to prepare yourself:

Weekend Training Session (overnighter):

Set up your bike for a short overnighter - your chosen route should be around 9 hours total ride time (4 hours Saturday + 5 hours Sunday) and be course-specific (IE try to find a local trail that closely mimics a part of the trail you’ll be riding during your upcoming trip, if possible.)

A key objective of this workout is to minimize stopped time. Plan how you will hydrate and fuel, and make sure your food is available on the fly.

Your pace should be primarily HR zone 2 or power level 2, but will also be dependent on terrain.

Some sustained periods in L3/Z3 are OK, but avoid any more than 5 consecutive min in HR zone 4 or power level 4.

Walking is perfectly fine when it gets steep!

OR

Weekday Training Session:

This workout is to improve speed and muscle development to support faster riding.

Warm Up:
- Gradually bring intensity up to power L3 or HR Zone 3 over the first 16 mins
- Recover for 3 mins easy spinning in power L1 or HR Zone 1
- 1 min in power L4 or building to HR Zone 4 by the end of the minute
- 3 mins power L1 or HR Zone 1
- 1 min power L5 or building to HR Zone 5 by the end of the minute
- 3 min power L1 or HR Zone 1

Active Sets:
- 12 x 30 sec uphill at power L6 or 200% FTP or 90% effort level with 4.5 min power L1 or HR Zone 1 recovery after each.

Do the first six intervals seated 100%.

On the next 3 intervals do the first 15 secs seated and last 15 secs standing.

For the last 3 intervals do whatever gets you the most power.

Be sure to take the full 4.5 minutes of recovery between each interval.

Cool-down for 5-10 minutes in Z1-2/L1-2.

Hydrate like a pro! 🚶‍♂️💧

To optimize your performance on your next hiking, mountain biking, paddling, or mountaineering adventure, remember to drink 600ml of water for every hour of activity.

Planning to climb Mt. Kilimanjaro and want to make sure you're physically ready?

This workout covers all of the key elements you need including Lower Leg Stability, Hip Strength & Endurance, Postural Integrity under Load, and Intermittent Hypoxia to help prepare for the high altitude:

2 rounds:
A1) Flexor Hallucis Longus Calf Raise x15-20
A2) Single Leg Tib Raise x8-12 / side

3 rounds:
B1) Alternating Reverse Lunge x8/side
B2) Banded Step-Ups x12/side
B3) Sumo Dumbbell RDL x16

2 rounds:
C1) Farmer’s Carry x 90seconds
C2) Band-Resisted Deadbugs x 8-12/side, alternating

Cardio (Altitude Simulations Protocol):

- Stationary Bike:
Warm-up at an easy pace for 5 minutes while focusing on breathing through your nose, then:

8 rounds:
-Pinch your nose and hold your breath

-Continue pedaling gently with breath held

-When you feel a medium hunger for air, increase your pace and continue pedaling until you feel a strong hunger for air

-Let go of your pinch and breathe in through your nose

-Stop pedaling and normalize your breathing (through your nose) over the course of about 6 breaths

-Take 8-12 normal breaths through your nose. (These should not be deep breaths, just normal breathing through your nose.)

Repeat.

Planning a High-Altitude Adventure? Here’s why you NEED to know your BOLT Score!

The Body Oxygen Level Test (BOLT), which involves an easy breath hold after exhalation, is a useful and accurate way to measure your relative breathing volume and your predict your level of breathlessness during exercise and at higher altitudes.

The ideal BOLT score for a healthy adult is 40+ seconds.

The lower your BOLT score in seconds, the greater your breathing volume is likely to be. The greater your breathing volume, the more breathlessness you will experience during exercise and at higher altitudes.

Instructions:

-Make sure you have a stopwatch on-hand.
-Sit and relax for 5-10 minutes.
-Take a normal breath in through your nose and allow a normal breath out through your nose.
-Hold your nose with your fingers to prevent air from entering your lungs.
-Start your timer.
-Time the number of seconds until you feel the first definite desire to breathe, or the first stresses of your body urging you to breathe. These sensations may include the need to swallow, or a constriction of the airways. You may also feel the first involuntary contractions of your breathing muscles in your abdomen or throat, as your body gives the message to resume breathing. The BOLT is NOT a measurement of how long you can hold your breath, but simply the time it takes for your body to react to a lack of air.
-Release your nose, stop the timer, and breathe in through your nose. Your inhalation at the end of the breath hold should be calm.
-Resume normal breathing.

This is often the time of year when people stop going to the gym in favor of spending more time outdoors, taking family trips, and lounging poolside or lakeside...

One thing to keep in mind is that time outside and purposeful exercise are not necessarily the same thing (nor are they mutually exclusive.)

In this article, I talk about how to stay on top of your fitness goals while also trading some (or all) of your time in the gym for time out in nature.

By the way, this is something I cover in-depth with all of my coaching clients - all of whom are looking to maximize their health and fitness SPECIFICALLY to optimize their outdoor adventures so they can get the absolute most out of them.
